Soreness Isn’t the Scoreboard: What Muscle Pain Actually Tells You
You finish a workout, wait two days, and feel… fine. No stairs-are-the-enemy soreness, no wince when you sit down. And somewhere in the back of your head a voice says: that one didn’t count.
I hear this constantly from clients — especially the ones who are finally training smart. They stop feeling wrecked, assume they’ve stopped making progress, and start pushing harder to chase the ache back. So let’s clear this up, because the science here is refreshingly clear and it’ll save you a lot of wasted effort: soreness is feedback, not a scoreboard.
What soreness actually is
That next-day (or two-days-later) ache has a name: delayed onset muscle soreness, or DOMS. It usually shows up 24 to 72 hours after training, most often after something new or unusually hard, and especially after eccentric work — the lowering, lengthening part of a movement.
For over a century the assumption was that DOMS came from tiny tears in the muscle, followed by inflammation. That’s still the common explanation, but it’s worth knowing the mechanism is genuinely still debated. One line of research has proposed that DOMS may be driven more by irritation to the nerves within the muscle than by damage to the muscle fibers themselves. The honest answer is that we don’t fully understand the cause yet — which is itself a good reason to stop treating soreness as a precise readout of anything.
Muscle doesn’t grow from soreness
Here’s the part that surprises people. Muscle growth is driven primarily by mechanical tension and progressive overload — challenging the muscle and gradually asking for more over time. Soreness isn’t the mechanism.
When researchers actually measured this, they found muscle size and strength increased whether or not participants got sore. Growth happened through tension and adaptation, not through the amount of damage or discomfort. In other words, you can build muscle without pain, and pain doesn’t guarantee you built muscle. They’re two separate signals that sometimes happen to show up together.
Three everyday proofs they aren’t linked
You don’t need a lab to see the disconnect:
- Your delts grow, but rarely get very sore. Shoulders respond well to training yet tend not to produce much DOMS.
- Your quads get demolished by one new leg day. Introduce a novel movement and you’ll limp for days — that’s novelty, not superior effectiveness.
- Distance runners get some of the worst soreness there is, and build almost no muscle. If soreness equaled growth, marathoners would be the most jacked people at the gym. They aren’t.
Different muscles, different soreness, similar growth. The pattern only makes sense once you stop treating soreness as a growth meter.
Why less soreness often means it’s working
There’s a well-documented phenomenon called the Repeated Bout Effect. The first time you do a new workout, it lights you up. Do that same session a few weeks later and it barely registers — even though you’re now lifting more, doing more reps, and clearly progressing.
That fading soreness isn’t a sign you’ve gone soft. It’s a sign your body adapted to the stimulus, which is the entire goal of training. If you interpret “less sore” as “not working” and keep manufacturing novelty just to feel the burn, you’re chasing the wrong target.
Chasing soreness can actually cost you
This is the part I most want clients to hear. Deliberately training for soreness isn’t just unnecessary — it can quietly work against you.
When you’re significantly sore, your muscles produce less force, activate less effectively, and lose some range of motion. Show up to your next session in that state and you train it at a lower quality. Do that repeatedly and you can interfere with recovery and blunt the very progress you were trying to force. More pain, less product.
There’s an important safety line here too: normal DOMS is a dull, spread-out ache that improves over a few days. Sharp, localized pain that gets worse with activity and doesn’t settle is a different thing — that’s a signal to back off and, if it persists, get it looked at.
The real scoreboard
So if not soreness, then what? Track the things that actually reflect progress:
- Are your lifts going up — more weight, more reps, better control?
- Are hard efforts starting to feel easier at the same output?
- Are you showing up consistently, week after week?
That’s the scoreboard. Soreness is just one piece of feedback about novelty and workload — useful context, not a grade. Some of your best, most productive training blocks will leave you barely sore at all.
